Here is a statistic that surprises most people: male factor infertility contributes to roughly 40 to 50 percent of all cases of difficulty conceiving. Yet the vast majority of fertility advice, products, and conversation is directed at women.

If you are the partner in a TTC couple, your health, nutrition, and lifestyle matter enormously. And here is the encouraging part: sperm are produced on a roughly 72-day cycle, which means the changes you make today can show up in your sperm quality within about three months. Unlike egg quality, which is influenced by decades of accumulated factors, sperm health is remarkably responsive to short-term interventions.

Understanding Sperm Health

A semen analysis measures several key parameters. Understanding what they mean helps you know what to optimize.

  • Count. The total number of sperm per ejaculate. Normal is 15 million or more per milliliter.
  • Motility. The percentage of sperm that are moving, and how well they move. At least 40 percent should be motile, with a portion showing strong, forward-moving ("progressive") motility.
  • Morphology. The shape and structure of the sperm. Even in fertile men, a relatively small percentage of sperm have "perfect" morphology. The WHO threshold is 4 percent normal forms.
  • Volume. The total amount of ejaculate. Normal is 1.5 milliliters or more.
  • DNA fragmentation. Not measured in a standard semen analysis, but increasingly recognized as important. High DNA fragmentation is associated with lower fertilization rates and higher miscarriage risk. It is worth requesting this test if you have had recurrent miscarriages or unexplained infertility.

Nutrition for Sperm Health

Just as nutrition drives egg quality, it directly affects sperm production and quality. Many of the same dietary principles apply.

Top Foods for Male Fertility

  • Oysters and shellfish. The highest food source of zinc, which is essential for testosterone production and sperm development.
  • Wild-caught fatty fish. Salmon, sardines, and mackerel provide omega-3 fatty acids that support sperm membrane integrity and motility.
  • Walnuts. A 2012 study found that men who ate 75 grams of walnuts daily for 12 weeks showed significant improvements in sperm vitality, motility, and morphology.
  • Dark leafy greens. Folate is not just for women. Adequate folate in men is associated with higher sperm counts and reduced chromosomal abnormalities.
  • Tomatoes (especially cooked). Rich in lycopene, a powerful antioxidant that has been shown to improve sperm motility and morphology. Cooking tomatoes increases lycopene bioavailability.
  • Brazil nuts. Two per day provides your selenium requirement, a mineral critical for sperm formation and protection against oxidative damage.
  • Eggs. A complete protein source rich in choline, vitamin D, and B12, all of which support reproductive health.
  • Pumpkin seeds. Rich in zinc, magnesium, and antioxidants.

What to Reduce or Avoid

  • Processed meats. Bacon, sausage, and deli meats have been associated with lower sperm counts in multiple studies.
  • Excess soy. High intake of processed soy products (not fermented soy like tempeh or miso) may have mild estrogenic effects.
  • Sugar-sweetened beverages. Associated with lower sperm motility.
  • Excessive alcohol. More than two drinks per day has been consistently linked to reduced sperm quality. Moderate consumption (a few drinks per week) appears to have less impact, but cutting back during TTC is a smart move.
  • Trans fats. Found in fried and processed foods, trans fats are associated with lower sperm counts.

Key Supplements for Male Fertility

Several supplements have meaningful evidence supporting their role in sperm health.

  • CoQ10 (Ubiquinol). 200 to 400 mg daily. Supports mitochondrial function in sperm cells, improving motility and reducing oxidative damage. Ubiquinol is the more bioavailable form.
  • Zinc. 30 mg daily. Essential for testosterone production, sperm development, and sperm membrane stability. Often deficient in modern diets.
  • Selenium. 200 mcg daily. Works synergistically with vitamin E to protect sperm from oxidative damage. Two Brazil nuts daily can replace a supplement.
  • L-Carnitine. 2 to 3 grams daily. Fuels sperm energy metabolism and has been shown to improve motility in multiple clinical trials.
  • Vitamin C. 500 to 1,000 mg daily. A potent antioxidant that protects sperm DNA from oxidative damage and may prevent sperm agglutination (clumping).
  • Vitamin E. 400 IU daily. Works with selenium to reduce oxidative stress. Has been shown to improve fertilization rates.
  • Folate (methylfolate). 400 to 800 mcg daily. Supports healthy DNA synthesis during sperm production.
  • Ashwagandha. 300 to 600 mg daily of a standardized root extract. Studies show improvements in sperm count, motility, and testosterone levels in men taking ashwagandha for 90 days.
  • D-Aspartic Acid. Some research shows short-term boosts in testosterone and sperm count, though results are mixed. 2 to 3 grams daily is the typical dose studied.

Think of a male fertility supplement protocol as antioxidant-heavy. Oxidative stress is the single biggest modifiable threat to sperm quality, and most of the effective supplements work by neutralizing free radicals.

Lifestyle Factors That Move the Needle

Heat Exposure

Sperm production requires a temperature about 2 to 4 degrees Fahrenheit below core body temperature. That is why the testicles are located outside the body. Excessive heat is one of the most direct and well-documented threats to sperm quality.

  • Avoid hot tubs, saunas, and hot baths during TTC. This is one of the rare cases where the evidence is clear and the fix is simple.
  • Avoid placing laptops directly on the lap for extended periods.
  • Wear loose-fitting underwear (boxers over briefs). The research on this is mixed, but it costs nothing to switch.
  • Limit prolonged cycling, especially on narrow seats that compress the perineal area.

Exercise

Moderate, regular exercise improves testosterone levels, sperm quality, and overall reproductive health. But the dose matters.

  • Moderate strength training and cardio (3 to 5 times per week) are associated with better semen parameters.
  • Extreme endurance training (marathon training, Ironman prep) and very heavy weightlifting can temporarily suppress testosterone and sperm production.
  • Anabolic steroids and testosterone supplementation shut down natural sperm production. If your partner is using these, this is the most important change they can make. Recovery can take 6 to 12 months after stopping.

Sleep

Poor sleep and sleep apnea are both associated with reduced testosterone and lower sperm quality. Aim for 7 to 9 hours per night in a cool, dark room.

Stress

Chronic stress elevates cortisol, which can suppress testosterone and impair sperm production. The same stress-management strategies that support female fertility apply here: regular exercise, time in nature, adequate sleep, and mindfulness practices.

Toxin Exposure

  • Limit exposure to pesticides (choose organic produce when possible).
  • Reduce contact with BPA and phthalates (found in plastics, canned food linings, and personal care products).
  • Avoid recreational drugs including marijuana, which has been shown to reduce sperm count and motility.
  • Minimize exposure to heavy metals and industrial chemicals if relevant to your work environment.

A semen analysis is one of the simplest, most cost-effective, and most informative tests in all of fertility medicine.
